Sleep cycles and stages, explained simply

Most sleep advice mentions cycles sooner or later, usually with a confident claim that they last exactly 90 minutes. The truth is messier, and more useful.

Sleep isn't one thing

It feels like a switch: awake, then not. But under the surface your brain spends the night moving through a repeating loop of distinct stages, each doing a different job. One trip through the loop is a sleep cycle, and on a normal night you'll complete four to six of them.

The four stages

Scientists split sleep into three non-REM stages plus REM. Here's what each one does, in plain terms.

Stage 1 is the drifting-off phase. It usually lasts just a few minutes, and if someone woke you from it you might insist you weren't asleep at all.

Stage 2 is light sleep, and it's where you spend about half the night. Your temperature drops, your heart slows, and your brain starts filing away the day. It doesn't sound glamorous but it earns its keep.

Stage 3 is deep sleep, sometimes called slow-wave sleep. This is the physically restorative part: tissue repair, immune housekeeping, growth hormone release. It's also the stage you least want an alarm to interrupt, because being dragged out of it produces that thick, disoriented feeling that can hang around for half an hour.

REM sleep is when most vivid dreaming happens. Your brain is almost as active as when you're awake, while your body is effectively paralysed so you don't act the dreams out. REM seems to matter most for emotional processing and creative connections. Waking from it is relatively easy, which is one reason waking at the end of a cycle feels gentler.

The night isn't evenly divided

Early cycles are heavy on deep sleep. Later ones trade it away for longer and longer stretches of REM. That's why the first few hours of a night are hard to replace, and why a weekend lie-in feels so dream-soaked: you're extending the REM-rich end of the night, not the deep-sleep start.

It also means a badly timed short night hurts twice. Cut your sleep from the end and you mostly lose REM. Fall asleep late and wake at your usual time, and you've squeezed the whole structure.

So is the 90-minute cycle real?

As an average, yes. As a promise, no. Real cycles run anywhere from about 90 to 120 minutes, they vary from person to person, and they aren't even consistent within a single night. Anyone telling you to wake at an exact minute is overselling.

That doesn't make cycle timing useless. It makes it a starting point. Aim your alarm at a likely cycle boundary, notice how you feel on waking for a week or so, then nudge the numbers.
